This year I had hit a lot of goals.

Had two great competition blocks.

Hit 8/9 lifts twice.  Missing my final bench each time.
Hit Masters 2 records locally.  Squat, Bench, Deadlift, and Total.
Hit Masters 1 records locally.  Bench and Total.
Hit Masters 2 records nationally.  Deadlift and Total. 

Heaviest total of my life.  Heaviest squat of my life (without equipment), and heaviest deadlift.  

Got a cadence of my lifting which has been good.  The cadence keeps the lower back aches at bay.  Managing my other injuries is a weekly thing.  Good but not perfect.  

Things I need to improve.

Diet...  comical, but reality.
Sleep.  Its also awful, but will see what can be done.  
Solidifying these would likely help me progress robustly.

Holy smokes.  Tired, sore, hot, pump.  The split squats with the SSB are 1000000% better than I had been doing before.  Just felt way more balanced than otherwise.  Pump off BFR is maximum.

Bench felt ok, but deadlift felt a little flat and bloated, not much oomph.  But moved ok.  Cut off a set as I was just not feeling it.  Pauses never really feel great, but that was eh.  Remembered that I had forgotten the pre-workout, so I was just early morning raw dogging it.  Bleh.  May not have helped, but it wouldn't have hurt.  Also a little fat, so the comp belt digs into the ribs and hurts a little too much.  May also drop the straps as it will allow me to brace properly.

Next steps

Three days after getting back from the Nationals, I was on a series of flights through Palmerston North - Auckland - Singapore - Kuala Lumpur - Singapore - Amsterdam - Prague - Amsterdam - Singapore - Auckland - Palmerston North.  Over the course of three weeks.  Picked up a bit of food poisoning in Prague, and by the time I returned to home, had dropped to 114, from likely 120 after the nationals back feeding.  

Still suffering aspects of the food poisoning a week after returning so will slowly get back under the bar.  Just doing something is a starting point.  Then will adapt as the body feels better, otherwise will have to visit the doctor for tests relating to it, if it carries on too long.

New Zealand Powerlifting Federation National Powerlifting Championships 2023, Riccarton Racecourse, ÅŒtautahi

2023 NZPF Powerlifting Championships

I had trained quite hard for this meet over the past 10 weeks.  Coming back from a small hamstring/adductor tweak everything progressed nicely, and built up to a comfortable and strong peak.  My peak week strategy had not realistically changed from last meet.  The main difference is eating at maintenance or slightly above for the entirety of the training cycle.  

Flew down to Christchuch on the Tuesday morning, got some food, went to the venue and checked weight, went to the AirBbB and relaxed for the evening.  Normal mixed sleep, was ok, woke feeling ok but the normal vague aches that appear after recovering for the peak.  

Lifting was starting at ~1.30 but I think it went out to 2pm, and because I was second flight, it was right on 3pm before I realistically stepped on the platform.

I weighed in at 117.6kg, so a little heavier than regionals, but realistically not that different.  So, competed as 120kg class M2 Male.  First thing was a can of creamed rice and some salt enriched sports drink.  About 1.5 litres down quickly.  Warmups were eh, but all ok.  Started Musashi Energy Drink.

Squat
Opener: 215kg - Three white lights and comfortable
Second: 232.5 - Got messed up with who was on the platform (I thought I had one more lifter before me) so got out there quickly.  Three white lights and moved ok. New WCPA M2 Record.
Third: 242.5kg - Better, and moved well.  Three white lights and new WCPA M2 Record.  

Had wanted to approach the old M1 WCPA record at 240kg.  But it got broken to 270kg in the earlier flight.

More sports drink and some more.  Warmed up for bench.  Moved fine.  Another Musashi Energy Drink.

Bench

Third: 182.5kg - guessed that I didn't have a lot left from 180. The bar moved towards my waist so dumped the bar - miss

Ok.  Some more rice and some drink.  Just trying to keep moving as it was closing in on 6pm and feeling it.  Warmups did not feel the best, but I wasn't really aggressive with these.  Started my final Musashi Energy drink of the day, and when I realised they didn't have as much caffeine as I thought (I was thinking 250mg but they are 160mg - so overall dose for the day wasn't particularly high).

Deadlifts
Opener: 252.5kg - three whites - really easy.  WCPA M2 Total Record.  
Second: 270.5kg - moved fast - three whites.  NZPF M2 record.  WCPA M2 Record. Regional M2 Total Record.
Third: 283kg - Didn't move as fast, but three whites.  NZPF M2 Deadlift Record. NZPF M2 Total Record.  WCPA M2 Deadlift record.  WCPA M1 and M2 Total Record.

Total: 705.5kg

Really proud of that performance.  I knew I did not have any competitors going into the meet.  So all I had to do is total, to win the title.  So it was irrelevant.

The targets for this meet were
Make three lifts
Make a total
Squat over 240
Bench over 180
Deadlift over 270
Top 3 M2 lifters
Out total M1 120kg class
Break National M2 deadlift record 
Break National M2 Total record.

I also wanted to keep the M2 WCPA records and the M1 total record.  I wanted to break the M1 local squat.

So from those I got three lifts  and a total, I squatted over 240 but didn't hit the local M1 record (it increased 30kg 30mins before I started).  I hit 180 which was good.  I deadlifted 283 for the Deadlift records.  I hit 705.5 which was 0.5kg total record.  I also kept the WCPA M1 total record, which was reset at 705 before I started deadlifts, but I chipped it.  I hit a 45.5kg personal best total.  I achieved nearly every single goal I had set for myself.

I also got better than 3rd M2 - instead I was Number 1 - so got a trophy (top ranked NZr didn't compete as he was heading to worlds).

I also would have placed second in the M1 class, by 2.5kg to Richy, who beat me by 2.5kg in the Bench Nationals in 2019!!

I would have placed fourth in the open.

I am currently #6 on Open IPF for 120kg M2 lifters.

Notes
Trained on the WCPA Eleiko set, with a Rogue PL bar.  That bar is golden.  Bench felt great.  Far better foot position than for regionals.  The MDF foot platform is working well.  Deadlifts felt heavy.  Last warmups didn't move as fast I would have liked, but jumped anyway.  A little shake at the knees.  Otherwise, held at lockout for 3-4 seconds, absolutely zero issue with grip on this bar.  Backoff singles are still hard, but moved well considering they were done without any revving up.  Going to be 252.5/255 opener and it will fly.  Second attempt is what I did today, then third for additional levels, or aiming at a total.

Cold session ~1-2deg outside.  Warmed up nicely.  This was the first week with the new knee sleeves.  They feel good, don't think they add much but certainly tighter.  Squats were easier tho, and heavier weights, so ... 'shrug'.  Everything else was also easy, and the sleeves do nothing for bench.  They are harder to get on, way harder to get off, and bunch up a bit more behind the knee.  I was wearing compression (its cold) tights, which obviously makes it a bit easier.

Squat moved ok considering I felt pretty bleh.  Bench was good, long paused.   Ribs didn't hurt during early stuff.  Warmups for deadlifts is where it reared its head.  Cannot put the belt high enough to get into the positioning that I need for a big pull, because it hurts.   Doh.  But messed around pulling 100 for a few tries to get something that allowed me to do it.  Wasn't quite in position for the mainset, but the reps worked well.  Wasn't hard per se.  So I need to figure out that first rep.

Struggling with diet adherence at the moment.  But meant everything went well.  Was listening to the partial reps for hypertrophy on Iron Culture, so did the assistance exercise with some partial reps in the stretch position.  The pulldowns were the first 1/2 of the movement.  The single arm pushdowns, I did 5-6 1/2 reps at the beginning, and then full range 15.   Pump was nice.

Wellington and Central Powerlifting Association Regional Powerlifting Championships 2023, Zenith Fitness, Papaioea

Another year, another regionals.  But this time I did the whole thing.   I didn't really diet into this, I actually increased my food intake significantly, but I still lost weight.  Maybe the lack of creatine, maybe the lack of training, but it dropped by about a kilogram. 

This was my first competition as a M2 lifter, as I turn 50 this year.  

Weighed in at 116.4kg, which means the weight class was 120kg by a good margin.  Ate a bunch, drank a bunch.

Watched some lifting, and then went for a walk to warmup like normal, did my adductor squeeze and my side lunges.  Started squatting.  Moderately mixed warmup, but felt ok.  

Squats
First attempt: 210kg - always concerned about depth, but sunk the lift and 3 whites, fast.
Second attempt: 220kg - a little slower but three whites.  120kg M2 WCPA Record.
Third attempt: 230kg - a good grind, but moved ok, 3 whites.  120kg M2 WCPA Record.

Warmed up bench a little more, but still wasn't standard flow.  

Bench
First attempt: 160.5kg - bench felt low.  Weight felt ok and moved quickly.  3 whites.  120kg M1/M2 WCPA Record.
Second attempt: 170kg - bench still felt low.  Moved ok. 3 whites. 120kg M1/M2 WCPA Record.
Third attempt: 175.5kg - bench felt low.  Weight felt ok, but got stuck 75% of the way up. 3 reds.

Felt a little stiff, so warmed up deadlifts a little more at the lower end, and then jumped quite quickly.  

Deadlifts
First attempt: 235kg - moved fast.  3 whites.  120kg M2 WCPA Record.
Second attempt: 252.5kg - moved fast.  3 whites.  120kg M2 WCPA Record.
Third attempt: 260kg - moved reasonably fast.  3 whites.  120kg M2 WCPA Record.

Total: 660kg.  120kg M1 WCPA Record.  120kg M2 WCPA Record.  

This was the highest total I have ever had, equipped or unequipped.  Not by much, but above.  It was my highest raw squat, but below my best 250kg equipped (injured - I repped more at the gym and was meant to open at 270-280 :|).  Wasn't my best bench.  But the deadlift was the most I have ever done, regardless.  I know I had moved 252.5 when I was a junior, and 255 back in 2009.  But 260 felt like it moved fast enough to be good for 265-270. 

So, the whole thing was a successful meet.  8/9 lifts.  

For my competitions since I returned to real lifting in 2018 I have hit 38/42 lifts.  Over 90%.

Time to ramp it up.

Weeee.  Kicked me.  Sleep was ok but not great.  Woke early.  Trained, back felt this immediately.  Bench moved slow, but got faster with the final sets.  May have done 7 sets rather than 6.  Maybe, perhaps, sorta, lost count by not writing it down immediately.  One more heavy and one more paused day.  Plus the Monday light week.

I have also modified my deadlift style, to try and allow for a more upright posture.  To me, it makes it harder to lift off the ground, but accelerated through to lockout.  That's an improvement from normally getting out of position.  It involves me getting the bar forward slightly, then pushing knees forward, then getting breath and dropping down, grip and pull fairly briskly.  Seems to work ok, and obviously I deadlifted 235.  It felt hard, but the video looks pretty smooth.

Bollocks

Taking it easy for a week.  Slipped on my step on Saturday afternoon and managed to catch myself, but used my arm that has the endless issues.  It felt a little stiff, and that has stuck around with a little dash of moderate pain, but don't know how much is a problem and how much is normal.  No requirement to push at the moment, so will do some light squats this evening (Monday) and keep the bench work down low for a week.  Ass.

New approaches into the next competition

So...  a plan for this year.

So, the plan.

Competition 1:
WCPA Regional Powerlifting Championships
29/30th April 2023

Competition 2:
NZPF National Powerlifting Championships
6/10th September 2023

Competition 3:
NZPF National Bench Press Championships
14th October 2023

The first two are 3-lift, and obviously the third is bench only.

So, the three lifts require a little more balancing of my program so my shoulders don't die.  The last block I have found a couple of things manageable.  The bi-weekly singles on squat/deadlift, as well as the reduced loading frame for the hypertrophy squat day.  

So, I will adopt a little more of that, but also bring it into bench.  Plus, instead of singles, I am using rep sets as my "top set" and then doing a good backdown volume.

I believe that this will let me do more work, without hammering my body excessively.

I will also reduce the loading on both my Monday and Wednesday bench workouts.  One to mean less stress but more volume, but the Wednesday is just to have a weight that is challenging, but then doing more power movement focussed.  So closer to the Sheiko style.  I would love to bring in the volume pyramid work for Sheiko but that may be another block.  

So squat will follow a biweekly top set of reps, followed by backdown, at a slightly increased volume over my current work.  Hypertrophy will be a lower RPE.  Will still add in stepups and things like this to get the movement in.  My current plan is first day will be comp squat and second will be high bar.  But this could be my top set as a low bar and then drop to high bar for the others, depending on the recovery across the week.  

Deadlift is planning to be conventional, but it will vary.  It will be biweekly top sets, alternating with the squat day, and then downsets.  The second day will alternate between paused deadlifts and pendlay rows.  Potentially my downsets on the first day could be sumo, if the overall recovery is insufficient.

I will peak into the competition with a normal style peaking cycle for squat/deadlift, so down the week before, and then some simple light work the week of, while bench I am taking a more aggressive route, and doing heavy work right up until.  This is taking previous experience into account where my best bench was the week before the competition.  Before the 2019 Regionals I benched 205, and before the Nationals I benched 215 (and could have hit 220).

Bodyweight was relative stagnant over the Christmas period, not entirely unexpected, but it means I haven't gotten as far as I was hoping.  Currently have dropped 10kg off my peak, and should be into the 116s in time to maintain through to the competition.  I have been using the Macrofactor app as a tool to track, since MFP decided to be dickheads.  Its not terribly different than what I had been doing previously, but just automates it through their app rather than having to do my own spreadsheets.   So the overarching plan will be to get to the 116s and then maintain into the regionals.  Then in the break between the competition cycles drop a little more (113-115), and then maintain/grow slightly into the Nationals.  Then the goal will be to continue the drop to ~110-108 into the new year.  Potentially stepping into the 105kg class in 2024.  

Whole lot of things between now and then, but that is the plan.

Also did a ton in the garden/hot sun, cutting trees etc.  Was really sore Saturday night and overnight.

Bleh.  Woke up feeling ok, not too tired, good sleep, but everything was garbage.  Deadlifts were just slow and peak is waaay down.  Bench was average, and then the drop off was massive on the last set, from going at ~3-4 reps in reserve, to almost failing.  Assessment is to drop volume back a bit until I get used to the mornings.
